What Are the 5 Heart Rate Zones?
Heart rate training zones are based on a percentage of your maximum heart rate. At Activate, we use a more personalized calculation called the HUNT method, delivered through our heart rate monitoring system.
- Zone 1 (50–60%) – Very light activity
- Zone 2 (60–70%) – Light aerobic effort
- Zone 3 (70–80%) – Moderate effort
- Zone 4 (80–90%) – Hard effort, near anaerobic threshold
- Zone 5 (90–100%) – Maximum effort, short duration
Each zone has a role. Here’s how they help you thrive—physically and cognitively.
Zone 1: Active Recovery & Cognitive Restoration

This zone is often overlooked because it feels “easy,” but it’s essential for recovery, circulation, and calming the nervous system.

- Study Highlight: A 2019 Nature Neuroscience study showed low-intensity aerobic exercise immediately boosts hippocampal function—critical for memory and learning.
Zone 2: The Longevity Zone

This is where mitochondria (your cell’s energy factories) grow stronger. It builds endurance and metabolic health.
- Brain Benefit: Increases BDNF (a key brain growth factor), supports memory, neuroplasticity, and vascular health
- Study Highlight: A 2018 Neurology study of 1,200+ older adults linked moderate Zone 2 training with significantly reduced dementia risk.
Zone 3: The Crossover Zone

Here, your body shifts from burning fat to using more carbohydrates for fuel. It’s the “gray zone” that pushes cardiovascular and cognitive stamina.
- Brain Benefit: Builds mental endurance, focus, and executive function under moderate physical stress
- Study Highlight: A 2019 Psychophysiology meta-analysis showed Zone 3 effort enhances attention and executive function in older adults.
Zone 4: Brainpower Under Pressure

Zone 4 training brings intensity. You’re near your anaerobic threshold, and your brain is learning to function under stress.
- Brain Benefit: Spikes BDNF, dopamine, and endorphins; improves mood, memory, and cognitive flexibility
- Study Highlight: A 2021 Translational Psychiatry study found that HIIT training in this zone led to better memory and higher BDNF than moderate cardio.
Zone 5: Peak Effort, Peak Brain

This is your sprint zone—short bursts of effort that challenge your fast-twitch muscles and anaerobic capacity.
- Brain Benefit: Triggers alertness and reaction-boosting neurochemicals like norepinephrine; builds resilience
- Study Highlight: A 2020 Brain Plasticity study found sprint interval training in older adults improved reaction time and brain network connectivity.
How We Apply the Zones at Activate – NASM OPT™ Model
At Activate, we use the NASM Optimum Performance Training (OPT™) model to safely and effectively guide clients through these zones. Every two weeks we rotate programming to make sure clients can benefit from all 5 zones of exercise:
Stabilization Phase (Zones 1–2)
Focus: Balance, postural control, and foundational movement
- Examples: Mobility sessions on the Activate app, gentle treadmill or elliptical, walking 2–3x/week
Strength Endurance & Hypertrophy (Zone 3)
Focus: Functional strength and muscular endurance
- Examples: In-person Brain & Body circuits, virtual workouts for all levels
Max Strength & Power (Zones 4–5)
Focus: Anaerobic conditioning and neuromuscular power
- Examples: High-intensity intervals (rower, bike, treadmills), memory drills under load
- Zone 5: We also prescribe take-home interval training when you’re ready for it

In partnership with Concordia University of St. Paul, we ran a 12-week study comparing:
- A group doing physical-only exercise
- A group doing dual-task brain + body training at Activate

The dual-task group outperformed the physical-only group in 7 out of 9 cognitive categories, as measured by the Creyos Brain Health Assessment, a gold-standard cognitive tool.
